Cold-Weather Marathon Fueling: How to Eat and Drink When It’s 30 to 45°F
Cold does not lower your carbohydrate needs. If anything it raises them slightly, through shivering before the gun and the hidden work of running into wind in extra clothing. What cold actually changes is delivery. Your thirst goes quiet, your kidneys start dumping fluid before you’ve run a step, and your gels thicken into something closer to cold honey than syrup.
That matters for the next three months. NYC goes off November 1, Indianapolis Monumental on November 7, Philadelphia on November 22, and CIMon December 6. Monumental and CIM are BQ factories in large part because they are cold and flat, and any of the four can put you on a start line at 30 to 40°F.
The short version: hold your carb target where it is, schedule your fluid instead of drinking to thirst, cut sodium modestly rather than dropping it, and keep your gels against your skin. Everything below is why, and what the numbers look like.
Why carb needs don’t drop in the cold
Carbohydrate oxidation tracks pace and duration, not air temperature, and cold weather makes you work faster rather than slower. El Helou and colleagues analyzed 1.8 million marathon finishes and found peak performance at roughly 5.9°C (43°F) for men and 7.7°C (46°F) for women. Ely’s analysis of Boston, NYC, Twin Cities and Grandma’s found times slowing progressively as wet bulb globe temperature climbed from 5°C to 25°C. A little colder than optimal barely costs you. A little warmer costs you a lot.
So a 40°F race day is a faster race day, and a faster race day is a hungrier one.
Absorption isn’t the limiter either. Galloway and colleagues fed labeled glucose drinks to cyclists exercising in the cold and found exogenous carbohydrate oxidation similar to warmer conditions. This is the inverse of the heat problem. In the cold your gut has the blood flow it needs. Use it.
Then there’s the thermoregulatory tax. Shivering is expensive and it is expensive in exactly the currency you are trying to protect. Haman’s work on fuel selection during shivering found that muscle glycogen becomes the dominant fuel as shivering intensifies, with carbohydrate supplying roughly a third to three quarters of total heat production depending on the individual. Martineau and Jacobs measured vastus lateralis glycogen dropping from 410 to 332 mmol/kg dry muscle during cold exposure. That was cold water immersion, far more aggressive than a corral in a trash bag, but the direction is real and it happens before your race starts.
Keep the baseline at 75-90g of carbs per hour, and push toward 100g/hr if you’ve trained your gut for it. If you shivered hard at the start, treat the first hour as a catch-up hour rather than a ramp. Run your gel math here so you know what that means for your brand.
Your thirst shuts off before your fluid needs do
This is the part that wrecks people. Kenefick and colleagues had subjects walk at 50% VO2max for an hour in 4°C versus 27°C, both euhydrated and hypohydrated, and thirst sensation was attenuated by around 40% in the cold. That held even with plasma osmolality elevated: the signal to drink was there, the perception of it was not. The vasopressin response was blunted too.
Your kidneys are working against you too. Cold-induced diuresis is well documented: peripheral vasoconstriction shunts blood from the skin toward the core, central blood volume rises, and the kidneys offload the excess, starting within 10-20 minutes of cold exposure. Two hours in a cold corral means real fluid out before the gun. It is why the portapotty lines are longest on the coldest mornings.
Add the loss you never see. Respiratory water loss runs roughly 32mg per liter of expired air, and a marathoner moves 80-100 liters a minute at race effort. Call it 150ml an hour out through your breathing alone, in dry winter air, with none of the wet-shirt feedback that tells you to drink.
Blunted thirst plus increased urine output plus invisible respiratory loss is how a runner finishes a 38°F marathon 3% down on body mass while swearing they never got thirsty.
A hydration schedule for 35 to 45°F
Run a 70kg (154 lb) runner racing four hours through FuelCenter’s hydration calculator at 40°F and 60% humidity: sweat rate 1.1 L/hr, fluid target about 30 oz (880ml) per hour, 440mg of sodium per hour, 7 oz roughly every 15 minutes. Over four hours that’s 3.5 liters and about 1,760mg of sodium.
The same runner in cool conditions at 60°F: 1.4 L/hr sweat rate, about 38 oz (1,120ml) per hour, 560mg of sodium per hour, 9 oz every 15 minutes, 4.5 liters total.
The entire cold-weather adjustment is two ounces every 15 minutes. Roughly 20% less fluid, not 60% less. That gap between what runners cut and what they should cut is the whole problem.
Practically: a full cup at nearly every aid station, taken deliberately. Most cups deliver 4-6 oz once you account for spillage, so hitting every station and finishing the cup lands you close to target. Set a 15-minute watch alert if you need one. The feeling that tells you to drink is not coming.
Sodium in the cold: lower, not gone
Sweat rate falls in the cold, so sodium losses fall with it, but the drop is proportional and modest. The ACSM range of 300-600mg of sodium per liter of fluid still applies. At a cold-weather intake of roughly 880ml/hr that lands around 350-500mg per hour for most runners, versus 500-700mg per hour on a warm day.
There is a hyponatremia angle here that gets overlooked. Run a hot-weather drinking schedule on a cold day with plain water and you’re taking in near-normal fluid volume while losing far less sodium in sweat. Keep the sodium in the fluid.
The bigger variable is what you’re wearing. Runners dress for the corral, not for mile 18. Start in tights, a base layer, a jacket, a hat and gloves because it’s 33°F on the shuttle bus, never shed anything, and by mile 6 you’re sweating at close to a 60°F rate under a shell that stops it evaporating. Dress for 15-20°F warmer than the thermometer reads and plan to strip a layer inside three miles. Salty sweaters should hold sodium near their warm-weather number regardless of the forecast.

Gels get thick, and cold hands make it worse
Every gel gets more viscous as it cools. A packet that empties in three seconds at 60°F takes noticeably longer at 33°F and goes down thicker, which means more water to clear your throat and your stomach. Hydrogels and thick high-carb formulas are the worst offenders. Thin, watery gels like SiS Go Isotonic and Precision Fuel hold up best, because they start closer to water. Four things fix most of it.
Carry them against your body. Not an outer jacket pocket, where they sit at air temperature all morning. A waistband against your skin, a tights pocket on the thigh, a bra strap, or the inside pocket of a base layer. Body heat keeps them fluid.
Pre-tear the tabs. Partially open every gel before the gun so you can finish the tear with numb fingers or teeth. Do it once in training wearing the exact gloves you plan to race in. Cold, wet gloves and a full-strength gel tab is a mile you spend fighting a packet.
Layer your gloves. Thin liners under cheap throwaway gloves. Shed the outer pair by mile 3 and you keep enough dexterity to work a packet.
Move some carbs into liquid. A drink mix carrying 20-30g of carbs per hour kills the squeezing problem for part of your intake and fixes the blunted-thirst problem at the same time, because fuel and fluid arrive on one schedule. Chews are a partial alternative: nothing to squeeze, but they stiffen in the cold and chewing at marathon breathing rates is its own skill. Test them on a cold long run first.
The start corral is a fueling problem
The longest cold exposure of your race day happens before it. NYC is the extreme case: security at Fort Wadsworth hours before your wave, with a late-wave runner eating breakfast at 5:00 AM and starting at 11:00 AM. Boston has the same shape at the Athletes’ Village. CIM buses you to Folsom in the dark. Monumental and Philadelphia are gentler, but you are still standing outside at dawn in November.
Shivering can push metabolic rate several times above resting, and the substrate that climbs most in relative terms is carbohydrate. You spent a week carb loading to store 500-600g of glycogen, and a cold morning standing still quietly spends part of it before you cross a timing mat.
Treat the wait as a second breakfast. Take 40-60g of carbs 60-90 minutes before the gun, from something you’ve tested: a bagel, a banana, a sports drink you sip while you wait. Then take a gel or a handful of chews 10-15 minutes before your wave is called, which lands in your bloodstream during the first mile.
The rest is insulation, not nutrition. Old sweatpants and a thrift-store fleece you dump at the corral, a mylar blanket or a contractor bag, something to sit on so you aren’t conducting heat into cold pavement, and a wall to get behind. Every degree of shivering you avoid is glycogen you keep.

Race-morning breakfast on a cold day
The core protocol doesn’t change. Eat 100-150g of carbohydrate three to four hours before the gun, keep fat and fiber low, and eat nothing you haven’t rehearsed. Cold changes three details.
Serve it warm.Oatmeal, toast, coffee, a warm sports drink. Cold food in a cold hotel room at 5:00 AM is food you leave on the plate, and the gap between eating 140g of carbs and picking at 70g is worth more than any gel decision you’ll make later.
Front-load the fluid, then stop early. 16-20 oz with breakfast, another 8 oz around 90 minutes out, then sips only. Cold diuresis is already pushing you toward the portapotty line, and the corral is the worst place to discover you drank 20 oz too late.
Budget for the gap. On cold-start races the window between breakfast and gun runs wider than you plan for, because you leave earlier and wait longer. Add an hour to your normal breakfast-to-start gap and cover it with the top-up above.
Cold is the best weather you will get for a marathon. The mistake is reading it as permission to fuel less, when it’s actually an invitation to run faster and fuel accordingly. Take the free speed. Just don’t give it back by drinking only when you feel like it.
